5 down dog/seal pose transitions
Strict pull-ups (1xme)
-Hands outside shoulder width
-Full grip on bar
-Start hanging with arms extended
-Chest stays up with eyes forward
-pull until chin is higher than bar
-Complete at full arm extension

*For this week, use 2-3 warmup sets to prepare for a max set of strict pullups. Warmup sets can be band assisted if needed but keep volume low to moderate to save main effort for max set. Keep form strict and controlled throughout reps

Focus: Control should be shown across sets. Athlete should keep core engaged and avoid kipping. Band across rig is encouraged if strict reps are not possible and should be set at a height that allows for desired number of rep but no more. If using a band, make note of the hole that you are placing the back across the rig to keep consistency on resistance assistance across workouts.
Double db standing bent over row (4×10)
4 sets: 10 reps

Double DB Standing Bent Over Row
Focus: Holding dumbbells in either hand, bend at the waist to a 45-60 degree incline of the torso. Be sure to push the hips back so that the load is supported by the posterior chain, rather than only the lower back. Pulling with the elbows, row the dumbbells so they are around the area of the hips (rather than mistakenly pulling with the hands and pulling high). Do not use excessive kipping with the upper body.
Seated single arm banded row (4×10)
4 sets: 10 reps (each side)

*Build to a moderate weight, stay the same or build across sets

Seated Single Arm Cable Row
Focus: On a seated cable machine, position body so that legs are extended but not locked out. Attach a single hand and keep torso balanced during the pull. Strong contraction of the back/pulling back with the elbow not the hands. Handle should come to the lower torso. A slight lean back is acceptable with the row portion of this movement. When returning the arm to extension, allow the back/lat to go into a slight stretch rather than just stopping at full arm extension. If you do not have access to a seated row, attach a single band to a rig. ALWAYS INSPECT BANDS FOR SIGNS OF POTENTIAL BREAKAGE BEFORE USING.
Single arm lat pulldown (banded) (4×10)
4 sets: 10 reps

Straight Arm Lat Pull Down
Focus: With a lat pulldown bar, assume a standing position and lean forward slightly. Grasp the bar at shoulder width apart and press the bar down towards the hips with straight arms. Activation should be felt in the lats. If you do not have access to a lat pulldown, perform this movement by attaching two bands to a pull-up bar and place a pvc pipe through them. ALWAYS INSPECT BANDS FOR SIGNS OF POTENTIAL BREAKAGE BEFORE USING.
inverted skull crushers (4×10)
4 sets: 10 reps

Inverted Skull Crusher
Focus: Racking a bar on a rig around waist height, assume a plank position on the bar with hands roughly shoulder width apart. Bend the elbows and lower the body to the bar. Range of motion should result with forehead ending close to barbell (similar to a lying barbell skull crusher). Raise height of bar to decrease difficulty.

Single Arm Standing Tricep Extension w/ band
Focus: Resistance should allow for control throughout the extension. ALWAYS INSPECT BANDS FOR SIGNS OF POTENTIAL BREAKAGE BEFORE USING. Avoid going to complete lockout at the bottom: focusing on stopping just before full extension. Focus on engagement of triceps with each rep and stop before failure is reached. Keep free hand behind tricep to stabilize arm and minimize swing.
